The One Arm Seated High Rows work the lats and rhomboids. Load appropriate weight and adjust the seat height so that you can just reach the handles above you. Adjust the knee pad to help keep you down. Grasp the handle with one hand and rest the other hand on your knee.
Now, exhale and pull the handle with one arm towards your torso, retracting your shoulder blades as you flex the elbow and bend your hand
Pause at the bottom of the motion
Now, inhale and slowly return the handle to its starting position
Repeat for the desired number of reps.
